SPORTS NUTRITION
Nutrition is one of the most important influences on sports performance. Regular exercise
and training will naturally increase your dietary requirements so a diet that provides
enough protein, carbohydrates, fats, vitamins and water is vital. Failure to consume the
right amount of macronutrients will disrupt normal growth, development and athletic
performance. Proper nutrition therefore provides ‘fuel’ for the body to replenish energy
and promote muscle growth, recovery and repair

WATER
Up to 60% of the human body is made of water. It is vital for all body
functions and to maintain hydration. Water is necessary for regulating

PROTEIN

Protein requirements - depend on age, sex, size and activity level. The more
you train, the greater your protein requirements will be. Average adult requires
approx.0.6-0.8g of protein/kg of body weight. Endurance and strength training
requires approx.1.2-2g of protein/kg or higher

CARBOHYDRATES
Carbohydrates are one of three main food groups in the
diet that provide calories and energy. They are mainly
sugars (simple carbohydrates) and starches (complex
carbohydrates) that the body breaks down into glucose.
Glucose provides ‘fuel for the body’
The body can only store a limited amount of carbohydrate known as glycogen in the liver
and muscles so glucose replenishes these glycogen stores to provide essential energy
Carbohydrates also stimulate the release of insulin which pushes the amino acids into the
muscle cells to begin the process of repair. Carbohydrates can have a high, medium or low
glycemic index. This index indicates how quickly the carbohydrate will enter the bloodstream.
High GI sources are quickly absorbed into the body so the energy is quickly released,
whereas Low GI sources are absorbed more slowly so the energy release is more gradual
Carbohydrate requirements - Research suggests that between 4-5g/kg of body
weight represents your daily carbohydrate need. However in athletes training for
more than 4 hours a day this may be as high as 8-10 g/kg bodyweight

FAT
Fat is a vital macronutrient in the diet that provides
energy, insulation and helps protect organs. It is
essential for building body tissues and cells and aids
in the transportation of vitamins and nutrients in the body
It is important to note that not all fats are bad. Consumption of unhealthy fats should be
kept to a minimum but a certain amount of fat is essential in the daily diet.
Fats and oils are classified as saturated, monounsaturated and polyunsaturated fats
according to their chemical structure. The majority of saturated fats should be limited.
However coconut oil as a saturated fat, for example contains a rich source of medium chain
tryglcerides (MCTs) which are metabolised quicker than other fats to improve energy and
stamina levels. Monounsaturated and polyunsaturated fats can help lower cholesterol.
Polyunsaturated fats such as essential fatty acids Omega 3 and Omega 6 need to be
obtained from the diet. In modern day society consumption of Omega 3 through the diet is
usually deficient. Omega 3’s can help reduce inflammation, maintain supple joints, control
cholesterol levels and improve mental performance
Fat requirements - Fats should comprise less than 30% of total calories

You need to monitor your calorie intake and ensure you are getting enough calories through your diet to allow you to build muscle and size. You will have to consume more calories than your body burns to support your muscle building goals

Increasing carbohydrate intake is important to replenish vital energy stores and spike insulin levels to drive nutrients into muscle cells. Include them
with every meal but eat more in the morning time and post training. These are the best times to maximise muscle growth and improve strength. Aim for complex carbohydrate sources that will help build muscle like ground oats, wholegrain pasta, brown rice, oatmeal, potatoes and vegetables such as broccoli and spinach

All Sports - Decreasing body fat allows us to maximise our power to weight ratio
making us more effective in our chosen sports. Excess body fat will affect your ability
to move around the pitch freely and can lead to the onset of fatigue. Ideal body fat
percentages for elite male athletes lie between 6-13% (however collision sports such
as rugby require slightly higher 8-13% for protection of the organs) while elite females
compete best at between 12-20%

covering between 7-10km a game. Interspersed with collisions when competing for
the ball/sliotar, reacting to sprinting into space and also generating power behind your
